RPE: 8.5/10
Primary Objective: Burpee Pacing
Secondary Objective: Power Snatch Management
This should be limited primarily by aerobic output - but our goal today is to find a hard pace that we have to reach to hold in the final round or two. Keep the runs at an RPE 8 pace that allows you to manage the dumbbells largely unbroken. Finding a comfortable rhythm and technique here will be key - you may take the dumbbells between or outside the legs at the bottom as you see fit. For the burpees, you will jump and two hand touch the object, ideally a pull-up bar or something similar.

Score: Average Wattage
*Comparing results to November 30, 2024 - BUT we mandated a Damper 10 last year. That is not the case this year.
Stimulus: Supra-Threshold / Lactate Threshold Benchmark
RPE: 10/10 Test
Establish a true 20-minute lactate-threshold power benchmark that will serve as the anchor metric for future BikeErg progressions and pacing prescriptions. This effort quantifies your sustainable power output at high aerobic strain and provides insight into fatigue resistance, aerobic efficiency, and muscular endurance (specifically leg sustainable power)
Primary Objective: Max overall average wattage achieved over the full 20-minute test.
Secondary Objective: Maintain consistent wattage throughout the effort with a deliberate build in the final 4–5 minutes as you push beyond threshold and empty the tank.
To Achieve your True FTP Wattage, Multiply the Average Watts by 95% (.95). I.e If your score was 200 Watts, You're FTP is 190 Watts to utilize for future progressions

Primary Objective: Consistent Time on Echo Bike
Secondary Objective: Unbroken on Jump Rope
Being able to maintain your composure on the jump rope will be mission critical today. You must use the same rope for the crossovers as the double unders, which will provide a unique challenge here, no question. This will likely mean performing your double unders with a beaded or slower cable, so while the rep scheme is approachable, this will be more difficult than you're used to combined with heavy legs from the air squats. Race the farmers carry today.
Count each jump, after a succesful crossover, as one rep. So if you perform the crossovers unbroken this is 60 jumps to complete the set.

The GHD should be executed explosively and with a lot of tension, focusing on quality especially in the bottom of the sit up - and a similar focus for the hip extension. For the suitcase carry maintain a controlled walk, and do not let the kettlebell pull you out of neutral positions.

Primary Objective: Cycle Speed is King
Secondary Objective: Shoulder Fatigue Management
Today is about being able to settle into a cyclical, total body workout and sustain your output. The dumbbell needs to be the primary recovery station from an aerobic standpoint. From there, keep the box jump overs at a smooth cadence leading into the gymnastics so that we can attack the wall walks quickly, and keep your handstand push ups unbroken as long as possible. Seconds in cycle speed will matter and add up quickly here. This time cap today is intentionally very tight, and most athletes will be working through part b when the time cap expires - by design.
You do NOT need to stop at the hang for the first clean and jerk each set. If you can safely do so, level 3, 2, and 1 athletes are encouraged to attack this workout as prescribed.

Score: Time
RPE: 9/10
Primary Objective: Shuttle Run Pace
Secondary Objective: Unbroken Wallball Shots
Today is, largely, an engine focused workout with a high emphasis on your run pacing through the middle. Especially since the only truly challenging sets on the wall ball or rope climb come in the middle with the sets of 32 and 4 - every other rep scheme is something you should be looking to attack unbroken and up tempo. The 12/16/12 shuttle runs will make up hefty chunk of your work time today, and need to be the emphasis here.
